Adaptogens 101 — what they do & how to choose

Stress-modulating herbs that act on the HPA axis. The five with strong clinical evidence, how they differ, and how to pick one.

Adaptogens are plants that help the body resist stress. They don't sedate, don't stimulate, and don't fix any single symptom — instead they nudge a stressed system back toward normal function. Used consistently for weeks, they reduce the physiological cost of chronic stress.

The term was coined by Soviet pharmacologist Nikolai Lazarev in 1947 while studying how to keep submarine crews and athletes performing under extreme conditions. The original definition required three things: the plant must be safe, must produce a non-specific increase in resistance, and must have a normalising effect regardless of the direction the body has drifted in.

That last criterion is what makes adaptogens distinct from caffeine or sedatives. Caffeine pushes one way. Adaptogens pull both ways. If cortisol is high, they bring it down; if it's depleted, they support recovery.

How adaptogens work

Most adaptogens act on the hypothalamic-pituitary-adrenal (HPA) axis — the feedback loop that controls cortisol. They modulate cortisol's release pattern (typically smoothing the morning peak and evening trough), regulate ACTH signalling, and protect mitochondria from oxidative damage during prolonged stress.

The active compounds vary widely: ginsenosides in Asian and American ginseng, withanolides in ashwagandha, eleutherosides in Siberian ginseng, salidroside in rhodiola. Their structures differ but their downstream effects converge on HPA-axis modulation and mitochondrial support.

Importantly, adaptogens work over weeks, not minutes. A single dose of Rhodiola rosea won't change anything measurable. Six weeks of daily use will lower perceived stress and improve attention in mildly burned-out adults — supported by multiple randomised trials.

The five core adaptogens

[Rhodiola rosea](/plants/rhodiola-rosea) — best evidence for stress-related fatigue, mental performance under pressure, and mild depression. Effective dose 200-600mg/day of a standardised extract (3% rosavins, 1% salidroside). Worth knowing about ahead of an exam or busy work period.

[Withania somnifera (ashwagandha)](/plants/withania-somnifera) — most evidence-supported for chronic stress and anxiety. Multiple RCTs show 600mg/day of KSM-66 extract reduces serum cortisol by 20-30% over 60 days. Best-studied adaptogen for sleep secondary to stress.

[Panax ginseng](/plants/panax-ginseng) — Korean / Chinese ginseng. Stimulating end of the adaptogen spectrum. Good for fatigue and convalescence but can disrupt sleep if taken late in the day.

[Eleutherococcus senticosus](/plants/eleutherococcus-senticosus) — Siberian ginseng. Mid-strength, well-tolerated, traditionally used by Soviet cosmonauts. Useful for sustained endurance and immune resilience.

[Ocimum tenuiflorum (tulsi / holy basil)](/plants/ocimum-tenuiflorum) — Ayurvedic adaptogen. Mild, suitable for daily tea. Lower trial evidence than the four above but excellent safety profile.

When adaptogens help and when they don't

Adaptogens help when stress has become chronic — six weeks of poor sleep, six months of an unrelenting work crunch, recovery from a viral illness. They're trophorestorative: they restore *function* of a tired system.

They do not help with acute crisis-mode anxiety (use nervines like chamomile or valerian instead), nor with depression that needs psychiatric treatment, nor with conditions caused by structural disease.

Safety and interactions

Adaptogens are remarkably safe but not inert. Ginseng can interact with warfarin and other anticoagulants. Ashwagandha can lower thyroid medication requirements (monitor TSH). Rhodiola at high doses can cause irritability in stimulant-sensitive people. Pregnant and lactating people should defer use unless a clinician has signed off on a specific plant.

What to look for in a product

Standardisation matters more for adaptogens than for many herbs because the active glycosides vary by genetics, harvest, and processing. For rhodiola: 3% rosavins / 1% salidroside. For ashwagandha: KSM-66 or Shoden, with withanolide content stated. For ginseng: at least 4% ginsenosides.

Avoid blends that combine seven adaptogens at sub-clinical doses — pick one or two at the dose used in trials. Start with three weeks of consistent use before judging the effect.
